A popular claim holds that the body can only use about 30 grams of protein per meal, and anything beyond that is wasted. That idea traces back to older studies showing that meals with 25 to 30 grams of high-quality protein triggered a strong muscle-building response, while smaller portions triggered less of one.

But newer research complicates that picture. A controlled trial published in Frontiers in Nutrition in 2024 compared resistance-trained men who ate the same total daily protein but split it differently across the day. The study concluded that a high-protein diet builds muscle and strength in trained men regardless of when the protein is eaten, which means total daily intake is the main driver of muscle growth, not the timing of individual meals.

A separate 2024 trial reached a similar conclusion after comparing two groups of resistance-trained men who ate identical daily protein totals but at very different intervals around their workouts. Neither group gained a meaningful edge over the other in muscle mass or strength. The takeaway from multiple research teams is consistent: the 30-gram "ceiling" is really more of a floor for triggering a strong response, not a hard limit on what your body can use.

Total Daily Intake Beats Precise Timing

The clearest signal from recent nutrition science is simple. What matters most is how much protein you eat across the whole day, not exactly when you eat it.

A 2024 meta-analysis published in the peer-reviewed journal Nutrients pooled data from multiple randomized trials that matched daily protein intake between groups and only varied timing around workouts. The pooled evidence found no significant advantage for consuming protein specifically before or after training, once total daily intake was accounted for.

Independent science writers have reached the same conclusion after reviewing the underlying trials. An analysis published by the sports-science outlet Stronger by Science noted that across several controlled studies, meeting a daily protein target consistently mattered more than chasing an exact post-workout window, and that the so-called "anabolic window" for eating protein around exercise is likely far broader than fitness marketing has suggested.

For most adults trying to build or maintain muscle, official recommendations generally fall between 1.6 and 2.2 grams of protein per kilogram of body weight per day for those who train regularly, with lower amounts sufficient for people who are largely inactive.

Spreading Protein Across the Day Still Has a Modest Edge

Timing being "overblown" doesn't mean it's irrelevant. Once daily intake is already on target, spacing protein out across three or four meals appears to offer a small additional benefit for muscle-building signals compared with eating most of it in one or two large meals.

Practically, this also solves a common problem: it's far easier to hit a daily protein goal with several moderate servings than to eat one enormous meal. Nutrition researchers generally suggest aiming for roughly 25 to 30 grams of protein at each of three to four meals, adjusted to individual body size and activity level.

Why Older Adults Need to Pay Closer Attention

Age changes the equation. As people get older, muscles become less responsive to protein, a phenomenon researchers call anabolic resistance. The same 20-gram serving that triggers strong muscle building in a 25-year-old produces a smaller effect in someone in their 60s or 70s.

Because of this, expert groups recommend higher protein targets for older adults than the standard baseline. The PROT-AGE Study Group, a coalition of aging and nutrition researchers, recommends 1.0 to 1.2 grams of protein per kilogram of body weight daily for healthy older adults, rising to 1.2 to 1.5 grams per kilogram for those who are physically active or recovering from illness. That is noticeably above the general adult minimum of 0.8 grams per kilogram.

Distribution matters more here too. Research summarized by U.S. News & World Report and by peer-reviewed aging studies suggests that older adults benefit from spreading protein evenly across meals, since many typically eat very little at breakfast and much more at dinner, an imbalanced pattern that may accelerate age-related muscle loss if left uncorrected.

Quality Still Counts

Not all protein delivers the same nutritional value. Whole foods such as eggs, poultry, fish, dairy, legumes, and soy products supply protein alongside vitamins, minerals, and fiber that heavily processed protein-fortified snacks generally lack.

Complete proteins, containing all nine essential amino acids the body cannot produce on its own, are found in animal foods as well as select plant sources like soy, tofu, and quinoa. People who rely mainly on other plant proteins can still meet their needs by eating a varied diet throughout the day.

The science has converged on a straightforward message: consistently meeting your daily protein target, combined with regular resistance exercise, accounts for the vast majority of muscle-building results. Precise timing around workouts, strict per-meal caps, and bedtime protein rituals offer only marginal, secondary benefits.

Older adults are the clear exception, where both higher total intake and more even distribution across meals appear to genuinely help offset age-related muscle loss. For everyone else, the advice is refreshingly simple: eat enough protein, spread it out reasonably, and don't lose sleep over the clock.
